SUMMARY:Rock n Road Runners - Thursday Coached Run Intervals
DESCRIPTION:Welcome to RNRR Coached Run Intervals!.  \nLOCATION: THE FREEDOM TREE\, ST HELIER\, 6PM  \n(The Radisson Hotel are happy for you to stay warm/use the loo inside the hotel if you are early.) \nThis is a 60 minute fully coached session suitable for runners of all abilities\, focused on building strength\, stamina\, power and speed through interval-based training. Basically\, they can help you improve your running regardless of your current abllity. \nThe session is lead by our professional run coaches Dan or Rik and the 60 minutes includes a thorough warm up consisting of easy running\, mobilisation work\, dynamic stretching\, drills and strides. The warm up also focuses on improving various aspects of your run technique\, biomechanics and efficiency. Not only will interval training improve your performance at all distances but it’s a really fun and social way to train. Anyone and everyone can benefit from interval-training regardless of experience level or goals and the coaches are always on hand to answer any questions. \nThe main set is usually interval-based\, meaning that there is some faster-paced running for a set time or distance\, interspersed with recovery which is either easy jogging\, walking or standing. The aim of each interval session is specifically planned to improve a certain aspect of your physiology\, such as your pace at Lactate Threshold\, Vo2 Max or increase your Running Economy and Neuromuscular Efficiency. (Don’t worry if you don’t know what any of that means\, the coaches will explain what you need to do) \nThese sessions are also individualised for each attendee to cater for all abilities. We occassionally carry out 3k and 5k ‘time trials’ (or use a recent race result) to ascertain your specific pace zones for different running intensities. This allows you to run at the right effort for your ability and avoid overexerting and overtraining. If anything is ever unclear you can just ask the coach. \nYour first session is FREE and all subsequent sessions are £5\, unless you are a member of the Rock n Road Runners run club in which case they are always free. No need to book – just turn up and introduce yourself to coach Dan or Rik (they wear pink “coach” high viz tops) \n\nTHIS WEEKS SESSION:*This week’s session will be held at Westmount – we will meet at Freedom Tree and jog over to the playground as a warmup – feel free to meet us there* \nWarm Up: \n– 3-5 mins easy jogging\n– 10 mins dynamic stretching & mobilisation \nActivation set: \n– 4-6 x 10 sec hill sprints at near maximal effort / jog back down – coach will set you off one by one every 5 secs\n\nMain set (40mins): Hills/Tempo/Hills\n\n4 x 60 sec Vo2 hill effort (to the whistle) / 90 sec jog back down recovery.\n1 x 15min Tempo Effort (around the park)\n4 x 60 sec Vo2 hill effort (to the whistle) / 90 sec jog back down recovery \nEffort for VO2 is hard / 8-9 out of 10 RPE / Breathing is shallow and rapid / Only a word or two could be spoken\nEffort for TEMPO is comfortably hard / 7 out of 10 RPE / Breathing is deep and laboured / A full sentence or two could be spoken \nEveryone will be working to the same time domain and will have the same recovery. You all go together as a group\, so everyone should aim to get back down to the bottom at the same time before starting again.\nBe guided by effort\, not pace – when we are going uphill\, pace may fluctuate as the hill grade varies\, but effort should be equated – approx 8-9/10 with breathing shallow and rapid. Gauge consistency by aiming to reach the same point on the hill with each subsequent rep. \nTry to remain really controlled on the Tempo so you are still able to put out power for the final 60s Vo2 hill efforts. \nAim of the session is to generate some fatigue\, lactate and other metabolites then run at a harder effort whilst fatigued (as you will experience on race day). We are teaching the body to clear these metabolites at faster efforts. DESCRIPTION:The ‘Rock n Road Runners’ run club free weekly group road run happens every Sunday (rain or shine) along the more picturesque & quiet streets\, alleys\, roads\, lanes and byways of Jersey.\n\nWe offer a a choice of a 90 minute or a 50 minute group run group\, both on an ‘Out & Back’ course. All abilities are very welcome and catered for in both groups. Do feel free to run for more or less time if you prefer though.\n\n\nOur groups are supported with a dedicated group leader and tail runner so no one will ever be left behind. If you’re new to the group just introduce yourself to them when you arrive and they’ll make sure you feel welcome. (they’ll be the ones in bright yellow tees). The aim is always for a chatty pace but we appreciate that what this means varies from person to person so please run at a pace you are comfortable with.\n\n\n\n\nWe suggest that runners bring the following with them: running shoes\, charged mobile phone with What3Words app\, nutrition & hydration as required and weather-appropriate clothing. We do not mark the route so if you are concerned about getting lost\, we suggest either downloading or familiarising yourself with the Strava route in the course description below or sticking with someone who knows the route and/or a tail runner/lead runner. DESCRIPTION:The RNRR weekly trail run takes place every Saturday along different trails around Jersey. It’s always an ‘Out & Back’ course and we run for time\, not distance so everyone can run at a pace they’re comfortable with – without any pressure to cover a set distance. No need to book – just turn up ready to run and say hi to one of the volunteers in bright yellow tees. \n\nGroup 1 start at 8:00am and will run for about  90 minutes (45 minutes out & 45 minutes back).\nGroup 2 start at 8:30am and will run for about 60 mins (also out & back). This is an ideal group for anyone newer to trails or for those more experienced runners seeking a shorter session. Everyone is welcome to come along\, whether you run first or not\, but please let us know if you’re going to join for breakfast so we can confirm numbers for food. . – info@rocknroadrunners.je\n\n\n\n!! IMPORTANT!! – This run will start at the earlier time of 8am so we can see more of the race.\n\n\n\n\nAs usual\, there will be 2 inclusive groups to choose from.\n\nGroup 1 is a maximum of 90mins on an ‘Out & Back’ (45mins out / 45mins back) route.\n\nGroup 2 is a maximum of 50 mins and is also an’Out & Back’ (25 mins out / 25 mins back) route. This is an ideal group for those who have either just started running and are looking at going further (such as Couch to 5k graduates) or for anyone who wants/needs to run a shorter session than 90 minutes.\n\n\nBoth sessions will be supported with a dedicated group leader and tail runner so no one will ever be left behind. Basically\, they can help you improve your running regardless of your current abllity. \nThe session is lead by our professional run coaches Dan or Rik and the 60 minutes includes a thorough warm up consisting of easy running\, mobilisation work\, dynamic stretching\, drills and strides. The warm up also focuses on improving various aspects of your run technique\, biomechanics and efficiency. Not only will interval training improve your performance at all distances but it’s a really fun and social way to train. Anyone and everyone can benefit from interval-training regardless of experience level or goals and the coaches are always on hand to answer any questions. \nThe main set is usually interval-based\, meaning that there is some faster-paced running for a set time or distance\, interspersed with recovery which is either easy jogging\, walking or standing. The aim of each interval session is specifically planned to improve a certain aspect of your physiology\, such as your pace at Lactate Threshold\, Vo2 Max or increase your Running Economy and Neuromuscular Efficiency. (Don’t worry if you don’t know what any of that means\, the coaches will explain what you need to do) \nThese sessions are also individualised for each attendee to cater for all abilities. We occassionally carry out 3k and 5k ‘time trials’ (or use a recent race result) to ascertain your specific pace zones for different running intensities. This allows you to run at the right effort for your ability and avoid overexerting and overtraining. DESCRIPTION:The Rock n Road Runners free weekly group road runs takes place every Sunday along the more picturesque streets\, alleys\, roads\, lanes and byways of Jersey.\n\nThere is a 90mins group (45mins out and 45mins back) and a 50 minute group (25 mins out & 25 mins back) to choose from. Both groups follow the same ‘out and back’ route and we run for time\, not distance. You’re always welcome to run for any length of time you like\, but our volunteers will turn at the allocate times. The 50 minute group is an ideal group for those who have either just started running and are looking at going a little further (such as Couch to 5k graduates) or for those more experienced runners seeking a shorter session. You choose.\n\n\nBoth sessions are supported with a group leader and tail runner so no one will ever be left behind. The aim is always for a chatty\, social pace but we appreciate that what this means varies from person to person so please run at a pace you feel comfortable with.\n\n\nThe groups are open to runners of ALL experience levels and abilities. So whether you’re looking for some company on your long run\, you’ve just started running or you’re looking for some motivation to run longer\, this might be the group for you. DESCRIPTION:This week we’re showing our support for the JBTC Awareness Event so we’ll be finishing the last 30 mins of both our 90min and 60 min trail groups with the Jersey ParkRun. We’ll then head for some well-earned coffee & cake at Off the Rails. It involves running as far as possible in 12 minutes. The distance covered is then used to estimate your VO2Max (the maximum amount of oxygen your body can use during exercise – a key indicator of your aerobic fitness level)\, as well as determining your run training paces. The latter is crucial for several reasons:\n* Injury Prevention: Running too fast\, especially when starting out\, can lead to overuse injuries. Pacing helps you train within your limits and avoid pushing too hard too soon.\n* Training Effectiveness: Different paces serve different training purposes. Easy paces build endurance\, tempo runs (approximately 10k to 10 mile pace) improve your lactate threshold\, and interval training at your VO2 and Speed Form paces (approximately 5k pace and best mile pace respectively) boosts speed. Knowing your paces allows you to run at the right intensity during your workouts to bring about the intended stimulus get the correct adaptation.\n* Mental Focus: Focusing on maintaining a specific pace can help you stay mentally engaged during your runs and avoid distractions.\n* Progress Tracking: Monitoring your paces using the Cooper run test over time allows you to track your progress and see how your fitness is improving. \nGUIDANCE NOTES –\n* Make sure you have your auto lap setting turned off on your watch.\n* Treat this like a race – don’t go off too hard\, make sure you leave a bit in reserve so that you empty the tank in the last two minutes. Try and pace it as evenly as possible.\n* Go by feel – try not to rely on your watch for pacing. Try and start off about a 6/10 effort\, steadily building into a 7-8/10 effort by the first three minutes. DESCRIPTION:Welcome to RNRR Coached Run Intervals!.  \nLOCATION: THE FREEDOM TREE\, ST HELIER\, 6PM  \n(The Radisson Hotel are happy for you to stay warm/use the loo inside the hotel if you are early.) \nThis is a 60 minute fully coached session suitable for runners of all abilities\, focused on building strength\, stamina\, power and speed through interval-based training. Basically\, they can help you improve your running regardless of your current abllity. \nThe session is lead by our run coaches Dan or Rik and the 60 minutes includes a thorough warm up consisting of easy running\, mobilisation work\, dynamic stretching\, drills and strides. The warm up also focuses on improving various aspects of your run technique\, biomechanics and efficiency. Not only will interval training improve your performance at all distances but it’s a really fun and social way to train. Anyone and everyone can benefit from interval-training regardless of experience level or goals and the coaches are always on hand to answer any questions. \nThe main set is usually interval-based\, meaning that there is some faster-paced running for a set time or distance\, interspersed with recovery which is either easy jogging\, walking or standing. The aim of each interval session is to improve a certain aspect of our physiology\, such as our pace at Lactate Threshold\, Vo2 Max or increase our Running Economy and Neuromuscular Efficiency. (Don’t worry if you don’t know what any of that means\, the coaches will explain what you need to do) \nThese sessions are also individualised for each attendee. We occassionally carry out 3k and 5k ‘time trials’ (or use a recent race result) to ascertain pace zones for different running intensities. This allows you to run at the right effort for your ability and avoid overexerting and overtraining. SUMMARY:Rock n Road Runners Sunday Road Run: "Special H2H Day 60min Route" Quennevais Playing Fields – Windmill St Mary’s (Out & Back)
DESCRIPTION:The Rock n Road Runners run club FREE weekly group road run for all abilities. We meet every Sunday to run along the more quiet\, picturesque streets\, alleys\, roads\, lanes and byways of Jersey. No need to book – just turn up\, say hi to one of our volunteers (in high viz) and enjoy the run!\n\n\n\nAs it’s the incredible “Hospice to Hospice Half Marathon” weekend\, many of our wonderful runners and volunteers will be involved in the race\, so this Sunday we’ll be leading just one group of up to 60 mins (30 mins out/30 mins back). As always\, ALL abilities are very welcome.\n\n\nThe group will be fully supported with a dedicated group leader and tail runner so no one will ever be left behind. The aim is always for a chatty pace but we appreciate this varies from person to person so please run at a pace you are comfortable with. We run for time\, not distance so we just get as far as we get within the time we have.\n\n\nThe group is open to runners of ALL abilities. So whether you’re looking for some company on your long run\, you’ve just started running or you’re looking for some motivation to run longer\, this might be the group for you. Remember\, if you run\, you are a runner.\n\n\n\nWe suggest that runners bring the following with them: running shoes\, charged mobile phone (preferably with What3Words app downloaded)\, nutrition & hydration as required and weather-appropriate clothing. SUMMARY:Rock n Road Runners - Thursday Coached Run Intervals
DESCRIPTION:Welcome to RNRR Run Intervals!.  \nLOCATION: THE FREEDOM TREE\, ST HELIER\, 6PM  \n(The Radisson Hotel are happy for you to stay warm/use the loo inside the hotel if you are early.) \nThis is a 60 minute fully coached session suitable for runners of all abilities\, focused on building strength\, stamina\, power and speed through interval-based training. Basically\, they can help you improve your running regardless of your current abllity.. \nThe session is lead by our run coaches Dan or Rik and the 60 minutes includes a thorough warm up consisting of easy running\, mobilisation work\, dynamic stretching\, drills and strides. The warm up also focuses on improving various aspects of your run technique\, biomechanics and efficiency. Not only will interval training improve your performance at all distances but it’s a really fun and social way to train. Anyone and everyone can benefit from interval-training regardless of experience level or goals and the coaches are always on hand to answer any questions. \nThe main set is usually interval-based\, meaning that there is some faster-paced running for a set time or distance\, interspersed with recovery which is either easy jogging\, walking or standing. The aim of each interval session is to improve a certain aspect of our physiology\, such as our pace at Lactate Threshold\, Vo2 Max or increase our Running Economy and Neuromuscular Efficiency. (Don’t worry if you don’t know what all that means\, the coaches will explain what you need to do!) \nThese sessions are also individualised for each attendee. We occassionally carry out 3k and 5k ‘time trials’ (or use a recent race result) to ascertain pace zones for different running intensities. This allows you to run at the right effort for your ability and avoid overexerting and overtraining. If anything is ever unclear you can just ask the coach. \nYour first session is FREE and all subsequent sessions are £5\, unless you are a member of the Rock n Road Runners run club in which case they are always free. DESCRIPTION:The Rock n Road Runners run club free weekly group road-run takes place every Sunday along the more quiet\, picturesque streets\, alleys\, roads\, lanes and byways of Jersey.\n\nGroup 1 is a maximum of 90mins on an ‘Out & Back’ (45mins out and 45mins back) course but please feel free to run for any length of time you like.\n\n\nGroup 2 is a maximum 50mins on an ‘out and back’ route (25 minutes out & 25 minutes back on the same route). This is an ideal group for those who have either just started running and are looking at going further (such as Couch to 5k graduates)\, or for those more experienced runners just wanting a shorter session.\n\nBoth sessions will be supported with a dedicated group leader and tail runner so no one will ever be left behind. The aim is always for a social\, chatty pace so we encourage to run at a pace you’re comfortable with. We might spread out a bit but\, as lots of people join us\, you’ll easily find a group at a similar pace to yourself. The tail runner will always be at the back!\n\n\nThe group is open to runners of ALL abilities. So whether you’re looking for some company on your long run\, you’ve just started running or you’re looking for some motivation to run longer\, this is the group for you. SUMMARY:Rock n Road Runners - Thursday Coached Run Intervals
DESCRIPTION:Welcome to RNRR Intervals!.  \nLOCATION: THE FREEDOM TREE\, ST HELIER\, 6PM  \n(The Radisson Hotel are happy for you to stay warm/use the loo inside the hotel if you are early.) \nThis is a 60 minute fully coached session suitable for runners of all abilities\, focused on building strength\, stamina\, power and speed through interval-based training. Basically\, they can help you improve your running regardless of your current abllity.. \nThis week’s session will be coached by George Rice and the 60 minutes includes a thorough warm up consisting of easy running\, mobilisation work\, dynamic stretching\, drills and strides. The warm up also focuses on improving various aspects of your run technique\, biomechanics and efficiency. Not only will interval training improve your performance at all distances but it’s a really fun and social way to train. Anyone and everyone can benefit from interval-training regardless of experience level or goals and the coaches are always on hand to answer any questions. \nThe main set is usually interval-based\, meaning that there is some faster-paced running for a set time or distance\, interspersed with recovery which is either easy jogging\, walking or standing. The aim of each interval session is to improve a certain aspect of our physiology\, such as our pace at Lactate Threshold\, Vo2 Max or increase our Running Economy and Neuromuscular Efficiency. (Don’t worry if you don’t know what all that means\, the coaches will explain what you need to do!) \nThese sessions are also individualised for each attendee. We occassionally carry out 3k and 5k ‘time trials’ (or use a recent race result) to ascertain pace zones for different running intensities. This allows you to run at the right effort for your ability and avoid overexerting and overtraining. If anything is ever unclear you can just ask the coach. \nYour first session is FREE and all subsequent sessions are £5\, unless you are a member of the Rock n Road Runners run club in which case they are always free. No need to book – just turn up and introduce yourself to coach Dan or Rik (they wear pink “coach” high viz tops) \n\nTHIS WEEKS SESSION: \nWarm Up:-\n3-5 mins easy jogging\n15-18 mins dynamic stretching & mobilisation \nMain Set – Race Pace Alternations \nIn 35 mins\, fit in as many reps as possible of\n400m slightly faster than Race Pace/Effort (103-105%)\nstraight into\n400m slightly slower than Race Pace/Effort (95-97%) \nWe continue with the same pace and intensity prescription as last week’s session\, but change the parameter to distance instead of time\, and this will equate to slightly longer time in both domains. As with the recent threshold sessions where we have a distance prescription\, we encourage you to work in pace groups to hold you accountable and keep you motivated. SUMMARY:Rock n Road Runners Sunday Road Run: St Aubins to St Marys Church (Out & Back)
DESCRIPTION:The Rock n Road Runners run club free weekly group road run takes place every Sunday along the more quiet\, picturesque streets\, alleys\, roads\, lanes and byways of Jersey.\n\nThere are 2 lovely groups for you to choose from.\n\nGroup 1 is a maximum of 90mins on an ‘Out & Back’ (45mins out / 45mins back) route. All abilities welcomed.\n\nGroup 2 is a maximum of 50 mins and is also an ‘Out & Back’ (25 mins out / 25 mins back) route. This is an ideal group for those who have either just started running and are looking at going further (such as Couch to 5k graduates) or for anyone who wants/needs to run a shorter session than 90 minutes.\n\n\nBoth sessions will be supported with a dedicated group leader and a tail runner so no one will ever be left behind. The aim is always for a chatty pace but we appreciate that what this means varys from person to person so please run at a pace you are comfortable with. There really is no pressure or expectation.\n\n\nBoth groups are open to runners of ALL abilities. So whether you’re looking for some company on your long run\, you’ve just started running or you’re looking for some motivation to run longer\, come join us.
